The Science-Backed Guide to Rest Periods
When it comes to building muscle mass and getting stronger, most lifters focus on the exercises, sets, reps, and weight on the bar. But there is another training variable that can have a major impact on performance: how long you rest between sets.
Rest too little, and fatigue can prevent you from matching the performance of your previous set. Rest too long, and your workout can become unnecessarily drawn out.
So, how long should you rest between sets?
The answer depends largely on your training goal. Someone training for maximum strength will generally benefit from longer rest periods than someone performing a high-rep bodybuilding workout. However, current research suggests that the old bodybuilding rule of keeping rest periods extremely short isn’t necessarily the best strategy for maximizing muscle growth.

Why Rest Between Sets Matters

Resistance training places significant demands on your muscles and nervous system. After completing a hard set, your ability to produce force temporarily decreases because of fatigue.
Rest allows you to recover before attempting your next set.
During that recovery period, your body begins restoring energy availability and reducing the fatigue that accumulated during the previous set. The goal isn’t necessarily to feel 100% fresh before every set—it is to recover enough that you can perform the next set effectively.
This matters because the quality of your sets contributes to the overall training stimulus.
If you perform a set of 10 reps on the bench press and then immediately attempt another set, you may only manage six or seven reps because you haven’t recovered sufficiently. Adding a little more rest may allow you to perform eight, nine, or even 10 quality repetitions.
That can make a significant difference over the course of a workout.
How Long Should You Rest for Muscle Growth?

If your primary goal is muscle hypertrophy, a good starting point for most lifters is approximately 1–3 minutes between sets. That doesn’t mean every set requires exactly two minutes.
A 2024 systematic review and Bayesian meta-analysis examining inter-set rest intervals found that longer rest periods appeared to provide a small advantage for hypertrophy compared with shorter rest periods, particularly when rest exceeded 60 seconds. The researchers did not find appreciable evidence that resting beyond roughly 90 seconds produced additional hypertrophy benefits, although the evidence remained uncertain.
In practical terms, this means you shouldn’t feel obligated to rush into your next set simply because you’ve reached the one-minute mark.
For many bodybuilding-style exercises:
- Isolation exercises: 60–120 seconds
- Moderate-load compound exercises: 90–180 seconds
- Very demanding compound exercises: 2–3+ minutes
The heavier and more demanding the exercise, the more recovery you may need.
How Long Should You Rest for Strength?
If you’re training primarily to increase strength, rest periods generally need to be longer.
Heavy sets of compound lifts such as squats, deadlifts, bench presses, overhead presses, and other compound movements can place substantial demands on your muscles and nervous system.
For heavy strength work, 2–5 minutes between sets is a practical range.
For particularly heavy sets—such as low-repetition work close to your one-rep maximum—some lifters may benefit from resting even longer.
The goal is simple: recover enough to perform the next set with the required weight and technique.
If you’re attempting a heavy set of five reps and you’re still breathing heavily after 90 seconds, another minute or two may be exactly what you need.
How Long Should You Rest for Muscular Endurance?
Training for muscular endurance typically involves lighter loads, higher repetitions, and shorter rest periods.
A rest period of approximately 30–90 seconds can be appropriate depending on the exercise and training program. The shorter rest period increases the challenge by requiring the muscles to perform while partially fatigued.
However, there’s an important distinction between deliberately using short rest periods to train endurance and simply cutting rest short because you believe shorter rest automatically produces better muscle growth.
Those aren’t the same thing.
Does Longer Rest Mean Better Muscle Growth?
Not necessarily. More rest isn’t automatically better, but too little rest can make it harder to maintain training performance.
The 2024 systematic review found that muscle growth can occur across a wide range of rest intervals. However, the researchers found a small tendency toward better hypertrophy outcomes with rest periods longer than 60 seconds. They also found that the benefits appeared to level off beyond approximately 90 seconds.
This is an important takeaway for bodybuilders.
You don’t need to turn every workout into a three-hour marathon by sitting around for five minutes between every set. At the same time, there’s little reason to deliberately limit yourself to 30–45 seconds of rest if doing so causes your repetitions or load to drop substantially.
The best rest period is the one that allows you to produce high-quality work while keeping your workout efficient.
Should You Rest Longer on Compound Exercises?
Usually, yes.
Compound movements typically involve multiple muscle groups and allow you to use heavier loads. Exercises such as:
can generate considerably more systemic fatigue than an isolation exercise.
For example, you may only need 60–90 seconds before another set of cable curls, while a heavy set of squats may require two to four minutes.
Trying to use the same rest period for every exercise doesn’t make much sense.
What About Training to Failure?
Training to failure can make rest periods even more important.
If you take a set extremely close to muscular failure, you’ll generally accumulate more fatigue than you would from stopping several repetitions short.
That means you may need additional recovery before you can repeat the same performance.
Importantly, the 2024 meta-analysis found that whether sets were performed to failure or stopped short of failure did not meaningfully alter the relationship between rest interval duration and hypertrophy.
In other words, there’s no need to use brutally short rest periods simply because you’re training hard.
Don’t Obsess Over the Stopwatch

One of the biggest mistakes lifters make is treating rest intervals as an inflexible rule.
Two minutes might be perfect for one person and insufficient for another.
Instead of relying exclusively on a timer, consider your readiness for the next set.
Ask yourself:
Can I perform the next set with good technique and the intended number of reps?
If the answer is yes, you’re probably ready.
If you’re still gasping for air, your muscles are severely fatigued, or you know you’re going to lose several repetitions because you haven’t recovered, take another 30–60 seconds.
Your rest period should support your training—not dictate it.
A Simple Rest-Time Guide
If you want a straightforward starting point, use this:

These are starting points rather than hard rules. Your experience, exercise selection, training intensity, and conditioning can all influence how much recovery you need.
The Bottom Line
How long should you rest between sets?
For most people focused on building muscle, around 1–3 minutes is a good starting point, with longer rest often being useful for demanding compound movements.
If you’re training for strength, 2–5 minutes may be more appropriate, particularly when working with heavy loads.
And if muscular endurance is your priority, shorter rest periods can be useful.
Ultimately, don’t confuse being exhausted with having a productive workout. The goal isn’t to see how quickly you can get from one set to the next. The goal is to accumulate high-quality training volume that you can progressively improve over time.
Rest long enough to perform your next set effectively, but not so long that you’re unnecessarily extending your workout.
For most lifters, that’s a far better strategy than blindly following a stopwatch.
