Jeff Cavaliere Shares 22-Day Arm Growth Plan to Split Your Sleeves

Building bigger arms is one of the most common goals among gym-goers, but it’s also one of the easiest muscle groups to hit a plateau with. According to strength coach and ATHLEAN-X founder Jeff Cavaliere, the answer isn’t simply adding more curls or extra training volume. Instead, it’s increasing training frequency, emphasizing quality contractions, and progressive overload. In a recent YouTube video, Cavaliere shared his 22-day arm growth plan designed to fit alongside almost any existing workout routine.

The program alternates biceps and triceps sessions three times per week, gradually increasing difficulty through pulse reps, added weight, rest-pause sets, and slow eccentric lowering. The goal is simple: maximize muscle stimulation without dramatically increasing overall training volume.

How Jeff Cavaliere’s 22-Day Arm Program Works

The plan begins with measuring your arm circumference on Day 1 before any training starts. Over the next three weeks, lifters complete six focused arm workouts per week, alternating between biceps and triceps with one rest day before repeating the cycle.

Rather than replacing an entire training split, Cavaliere recommends simply removing any direct arm work from your existing program and performing these workouts after your regular lifting session. Compound exercises like bench presses, rows, pull-ups, and overhead presses remain unchanged.

The program focuses on three key training principles:

  • Increased training frequency
  • Progressive overload each week
  • Improved mind-muscle connection through controlled contractions

According to Cavaliere, spreading the weekly workload across multiple sessions may improve muscle protein synthesis while helping stubborn muscles respond to more frequent quality stimulation.

Workout 1: Mind-Muscle Connection

Biceps

  • Incline Waiter Curl
    • 4 sets
    • Week 2: add 3 pulse reps at the top of every repetition
    • Week 3: increase to 6 pulse reps

Triceps

  • Bench Dip
    • 4 sets to failure
    • Open hands outward on the bench to reduce shoulder stress
    • Week 2: add 3 pulse contractions
    • Week 3: add 6 pulse contractions

Cavaliere says the waiter curl limits shoulder involvement, allowing the biceps to stay under tension throughout the movement.

For bench dips, he emphasizes fully extending the elbows while positioning the hands outward to keep the shoulders in a safer position.

Workout 2: Building Arm Width

Biceps

Alternating Cross-Body Hammer Curl

  • 4 sets of 12 reps
  • Week 2: increase weight by 5 pounds
  • Week 3: increase another 5 pounds
  • Use rest-pause to complete all prescribed reps

Instead of focusing entirely on the biceps, Cavaliere targets the brachialis, the muscle that sits underneath the biceps and can make the arms appear wider from the front.

Triceps

Triceps Pushdown

  • 4 sets of 12 reps
  • Use a relaxed wrist position
  • Fully lock out every repetition
  • Add 5 pounds each week using rest-pause training

For those training at home without cable equipment, Cavaliere offers the thumbs-up dumbbell bench press as an alternative to emphasize complete elbow extension.

Workout 3: Eccentric Overload

Biceps

Cheat Curl

  • 4 sets of 8 reps to failure
  • Week 1: 3-second lowering
  • Week 2: 4-second lowering
  • Week 3:
    • Begin with 5-second eccentrics
    • Continue with 4-second lowers
    • Finish with 3-second lowers until failure

Cavaliere believes the cheat curl earns its place because it allows lifters to overload the lowering phase, which is strongly associated with muscle hypertrophy.

Triceps

PJR Pullover

  • 4 sets of 8-10 reps
  • Week 1: 3-second eccentric
  • Week 2: 4-second eccentric
  • Week 3:
    • 5-second lowering
    • Then 4 seconds
    • Finish with 3 seconds until failure

He recommends using the lats to help return the dumbbell to the starting position, allowing maximum focus on controlling the lowering portion with the triceps.

Why Cavaliere Believes the Program Works

Rather than chasing endless volume, Cavaliere believes this plan succeeds because it combines frequent stimulation with progressive overload and precise exercise selection. Every week becomes slightly harder through additional pulses, heavier weights, longer eccentric phases, or rest-pause training, while still allowing roughly 48 hours of recovery between sessions for each muscle group.

The program concludes on Day 22 by measuring arm size again, giving lifters an objective way to track progress instead of relying solely on the mirror.

For lifters looking to bring up lagging biceps and triceps without completely overhauling their current routine, Cavaliere’s structured 22-day approach offers a simple framework centered on consistency, controlled execution, and gradually increasing the training challenge.
